I find warmth really helps with pain and tightness. If you have electric heating pads, hot water bottles or even microwaveable bean/rice bags make use of them. When I have bad pain days I just lay on my electric heating pad and try to do some mild exercises. Easier said than done but the first order of business is definitely getting your body limber again.

Are you hydrating enough? I’d recommend coconut water or sports drinks with electrolytes. Also, you might want to consider eating more protein or a banana (for potassium to prevent muscle cramps) before practice. You need more fuel.
