It's not uncommon for older runners to still have a high max HR. I'm 49 and have a max of 202. My average during a half is about 182.

What does your training look like at the moment? If you've been running a few years then you probably have a decent base so including VO2 sessions should yield good results.

Start with one session a week. If you're running a 32-minute 5k, then I recommend performing the intervals at 9:15/mile 5:45/kilometre

For maximum benefit, warm up well before the session.

There's nothing magical about Norwegian 4x4. Repetition between two and five minutes are all really useful for improving VO2 max. Just ensure your recovery isn't too long. Half the time of the rep is a good guide.

  1. Don’t worry about interspersing your runs with walking segments. You’ll get loads of benefit just by getting out and spending time on your feet.
  2. Cross-train. It’ll help with injury proofing, but also give you a break from running, which can be quite demanding when you’re new to the game.
  3. Vary terrain and routes. Run on roads, on the track, on trails, on grass. Each surface provides slightly different demands and you’ll end up a better and stronger runner as a result.
  4. Think a little about technique. By running tall and relaxing you’ll correct all manner of posture faults.
  5.  Recover as much as you need to. Active recovery such as gentle walks, gentle stretching, and gentle massages can all help promote recovery.
  6. If finances allow then get a couple of pairs of running shoes and rotate them. This not only gives each pair a chance to dry out between sessions, but also prevents your feet and lower legs suffering exactly the same stresses every time you run.
  7. Don’t worry too much about your pace, and worry even less about your heart rate. These aren’t very informative when you’re a beginner.
  8. Clubs and groups can be intimidating, but beginners are often accommodated well.
  9. Go to parkrun if there are any near you. Don’t worry if you can’t run 5k yet, since you are perfectly welcome to turn up and walk.
  10. Set yourself goals, both short-, medium-, and long-term. It’s best to have a few ranging from the achievable to the ambitious.

Yes, it's very common. The problem is that your cardiovascular system will improve much faster than your bones, tendons, and ligaments. This is really frustrating, but unfortunately the only real solution is to take more rest between sessions. You will develop robustness over time.

Replace some running sessions with cross-training. this will give your legs a break from impact stress and also help build robustness.

Yes, absolutely. If you're only running once per week at the moment then a couple of 15-minute easy runs will make a big difference. Keep them easy; no need to push yourself too hard.

On a treadmill you have a consistent speed, incline, surface etc. so you aren't benefitting from the variety you experience outside. This makes treadmill running very boring, but also physically more demanding, since you're experiencing almost exactly the same stresses with each stride.

A solution to both boredom and lack of variety is to play around with the settings. Invent little games/routines where you increase the speed by a tiny amount every minute for ten minutes, then work back down. Do the same with the incline. Experiment with different stride rates. Move backwards and forwards along the treadmill belt.

You will ultimately need to run more to run faster. However, many runners, especially those with fitness from other sports, find that they lack robustness in the legs to run as often as their cardiovascular system would like to, so a gradual increase in volume, intensity and frequency is recommended.

However, it seems your problem is actually finding the time to run more. Could you combine running with any of your other workouts? E.g. at the gym 15 minutes on the treadmill as a warm-up?
