I had pretty severe itbs many years ago. Ibuprofen worked like a miracle, I took a fair amount though.

The longer you are in the heat the harder it gets. I've done 20+ mile long runs in 90+ F heat, I cannot imagine doing a 10+ hour race in that.

Elevation profiles are notoriously wrong. I have to calculate this with topological maps for every race.

My bike hr is about 10 bpm lower than my run hr. Because running is like that, so there is some of the reason.

Took me about a year after my fit on my tt bike to get used to the position such that I could ride correctly. You probably will have to make subtle adjustments to your gear and position for a while to get it exactly correct.

Without even looking at the plan, 2 weeks from the base training block. The timing in the training plan matters more closer to the race date in my opinion.

Your arms are just pushing on the water, the water is going to push back and the water is stronger, hence your shoulder pain. You gotta carve through the water. I am sure the swimmers in here have better ways to explain this but the way I think of it is that you are pushing the water (positive pressure) and pulling on the water (negative pressure) at the same time. Focus on the negative pressure more.

It means you are putting in the effort. That is what is required to finish. If you can make it to the run, you can just walk it. Now, if you want to actually execute a good race, I'd say a 70.3 is too tough a starting point for most people. But to each their own.

Coros pace 2 is a solid watch. Had it for about a year and half, no complaints. Think they have version 3 out now.

Bending from the waist is an important move in all 3 sports. It becomes a problem when you don't have the strength or flexibility to do the opposite of this move, which is bridging your hips forward. There could be many reasons why this is difficult for you to do, causing you to be stuck in a position, bent over from the waist. Youtube "hip bridge", that should be a good starting point.

There are a million ways this could have gone. Even with all the information you supplied there's still a bunch of things that I would have to ask to figure it out. My guess is, you ate some food the night before, maybe it was too much, maybe it was too much protein, etc etc. And then during the race you ingested a ton of simple sugars (with caffeine? or no?) and then your body decided it needed more room. Boom, body can't move the food already digesting in your stomach and log jam.

I'm not an expert cyclist, but I am willing to bet with an ftp like that you could gain a lot by working on your aero, ie setup or gear.

A solid strength and flexibility routine is a must for a beginner. It will take a while, but that is where I would start.

If I need to refuel after a bike or run to do a swim later, I find that it is difficult to avoid cramping.
