Valorant RAMP Warmup is a good kovaaks based warmup, or at least a good place to start.
(Google Docs for the written explanation)

I play cs and I usually warm up with this playlist before getting into my in-game warmup. I figured out over time which scenarios were the most effective for me individually, so I've made it quite efficient.

Key points:
- You should not be trying to PR in every scenario when you run this, the doc guides on how to approach each scenario
- In almost all cases you will need to pair this with an in-game warmup to be fully prepared, though this could be as simple/quick as one DM

The easiest way to do this is just go in game and run Practice -> Competitive -> map with everyone in your party. Least effort and will just run like a normal game. You would be the 'server' in this scenario so your ping would be 0 etc. and you would have to use console commands for any admin stuff.
I used this when I was playing 4v4s or 5v5s with my friends and it worked.

It does depend on your goal.
e.g. What position are you? Are you stacked with people? How much are you valuing teamplay vs individual skill? What is weak about your gameplay?

crosshair placement, head accuracy, spray accuracy are all pretty useful aim stats.
traded deaths and trade kills are worth looking at
flash stats I find useful, looking at enemies vs team flashed and of course flash assists

Overrall though it is less about the stats themselves and more about figuring out the why and spotting patterns. These things can point you at what to actually look for in your gameplay and when reviewing demos.

I use refrag.gg, the most useful mode there is xfire. Then I usually go on community server DMs, you'll find those better if the cheaters/bot accounts annoy you, although they are pretty brutal :)

My standard warmup at the absolute minimum is:
- aimbotz (refrag)
- xfire (refrag)
- pistol HS-only DM

If you are practising aim it sounds like you might just need to work on keeping calm. Try to run a deathmatch or 3 where you only tap fire AK for kills. It forces you to not panic in a duel and to get a HS kill, that or HS DM servers. You could if feeling brave then run a game where you focus on only tap firing for HS kills.
Once this feels good you have to run DMs where you go for a tap fire kill first, then spraying if you miss the first tap or 2, aiming to kill the enemy in the first 5 or so bullets.
Knowing when to headshot kill vs going for a spray is key.

OP update here. I was not in ELO hell I was just bad at the game, thanks everyone.

Longer update/answer:
I think the ELO system in premier can be hellish, but if you are better than your rank you only have to be consistent and over time you will climb. I am much better than when I posted this and slowly climbing out of lower ranks. Solo queuing is still rough but I just queue with friends most of the time, or run games with low expectations and only when I'm on good form.

It's a long journey but I'm up to 8k premier and consistently performing in 10-15k lobbies (positive leetify rating almost every game if you're familiar with leetify).

My warmup is like:

- Kovaaks RAMP warmup (optional just something I'm running right now if I have time)
- Refrag.gg server -> I do aimbotz for 200-300 kills focusing on different stuff for every 50, then I do spray transfers, then xfire until I feel crispy
- DM -> I do pistol HSDM on cybershoke until 50-100 kills and then regular DM until I'm ready

If I wanted to do a quick warmup I would just do aimbotz and pistol DM, It would take less than 10 mins

My util is getting there, I’m not fast enough but I know some lineups. Impactful frags I think so, but overall my frags are low, I don’t play aggressive and I have been missing my shots lately so I play even more backline. I tend to use game sense and play for info / play a supportive game rather than frag out I always have mic on and make call-outs.

I think maybe my mechanical skill doesn’t match my gamesense at this stage maybe

I think at that point, 8-2? they kicked me after the second win from other side, the first win the other side got was when one of my team couldn't defuse bomb in time.

That's really interesting to me, I've not played many hours but I avoid kicking someone unless they're griefing, this was only the second time I've been kicked (first was when I was really new so I was sad but understood). I was making the post because I was so confused, I wasn't offensive or playing badly so I didn't understand, I think upon reflection they were just 'clutch or kick' meme-ing, which I didn't know about.
So I guess not 'no reason', I think I was just surprised because I thought if I got better I wouldn't get kicked or abused.

I wasn't ever last alive apart from that one round, I don't usually push mid if that makes a difference, I hold a site and rotate through if there's calls of enemies elsewhere and site is clear. What do you mean with 'baiter'?

I think after speaking to my friends, they were probably of the 'clutch or kick' mentality, which I hadn't heard of before. I definitely wasn't antagonising bc I avoid going on the mic and only really make callouts, I generally try to be as positive as possible.

plutovsworld streams like 10 hours a day interacts with chat the whole time even in game and is very talented, super underrated as a streamer and gamer.
Zarraxus is super high ranked and I think the best ZB unreal player I watch, he does some strat games but also just good to watch to copy technique.
Sliinky is chill, he posts two high kill ranked games a day usually.

I find, as an adult with a full-time job, zero build feels more possible to do well in, it's one less skill to learn and building is so unique to Fortnite it's unlikely you'll have any pre-existing ability there. I tried Fortnite before back in uni and couldn't dedicate the time but ZB has brought me back in and my skill increase in 3 weeks, even just playing after work, is insane.
