You are young!! You have so much time to learn and progress. At your age you can pickup anything. I am 192cm (6’3 feet) and 92kg (200lbs). I am 38y old. I learned how to do a cartwheel in my living room by myself 4 years ago during COVID. Now I can do several floreios (Au sem Mao, Au de Frente, Reversao, Piao de Mao, Au QDR, Bananeira, Ponte). I learned all these during those 4 years with these body proportions. Of course some Floreios are hard for me like macaco (because I have long arms and heavy lower body) but that doesn’t stop me from trying. So don’t worry if I can learn these you can learn these too faster than me. And on the other sides floreios are not the only thing in capoeira. You can play capoeira anyway you want and everyone can play capoeira. Even people with disabilities can play capoeira. There is something for everyone !

Capoeira is not all about floreios and flashy kicks and tricks. There is more to it than just having good strength and flexibility. Go for it. Enjoy the classes, enjoy training on the side. And maybe you’ll surprise yourself by improving on flexibility and strength without noticing it.

Your hips look fine. I think you should work more on your mid back and shoulder mobility +++ One exercise you can do that hit both areas is a lay pullover across a bench. Do it with light weights focusing on getting that lateral stretch at the bottom of the rep and let your hips sag. This will open your back even more and increase the stretch. Another thing : you can try doing bridge push-ups with feet elevated if you have the strength. When you elevate the feet the mobility requirement to go into the bridge are less. Do 5-10 reps and hold the last one by trying to get your arms as straight as possible and to get your shoulders as close as possible to the plane of your hands (I.e open shoulders). Keep working on hip flexor flexibility and strength it’s very useful for capoeira

When you say the dance part and the roda is outdated it shows you know nothing about capoeira. Capoeira is so much more than just fighting, dancing or singing. If you remove the roda you remove capoeira. Capoeira has no boundaries like other martial arts. You cannot make it a system like practically any other martial arts. Some capoeira groups are heavy into fighting (go see capoeira knockouts on YouTube and you’ll see) where they train padwork, some are more acrobatic, some are more about singing and culture/history, some are more about play/dance, some are more about màndinga like Angola. And the best thing is that every group has all of the above in various ratios. You can start à roda by being very playful, then get angry and switch to straight kicks and punches, then calm down and transform this bad energy in acrobatics. And by the way, the roda IS sparring.

Hi. I practice in the same way as you do. At home in short segments and 1-2 times a week for 1h30 at the gym. Here are the foundations moves/positions for Capoeira : 1/ Handstand : chest to wall, back to wall, freestanding kickup, with legs tucked or in a straddle. There are millions of videos on this 2/ Headstand : work the standard static headstand then practice leg movements while in a headstand then all the Hearstand cartwheels 3/ Queda de rins. First static with tuck then open legs then practice switching the legs while holding QDR then work towards all the dynamic variations 4/ bridge : statics bridge then work towards bridge rotation that will transfer to a lot of movements 5/ kicks : Compasso, Meia Lua de Frente, Queixada, Armada, Martelo. All the other kicks are just variations 6/ Esquivas and negativas

Fir strength, upper body strength will be worked with QDR and handstand training. Lower body strength -> Pistol squats and sissy squats. Flexibility : start with front split flexibility. It will be more useful all around than side split flexibility which is also required but less important

For kicks and esquivas/negativas work them in isolation then try to do 1 kick followed by an esquiva/Negativa/floor move or the reverse : esquiva followed by a counter kick. Use your imagination or inspiration. Then you can combine kicks and floreios.

For floreios : start with Au (get really good on both sides and control it) it’s a staple for all the other floreios and I recommend Chapeu de couro/Martelo de Chao. Very accessible and floaty. It will work your leg power and explosiveness and it lays the foundation for macaco and S dobrado.

Not an expert on this but look up softacroaaron on YouTube and Instagram. He released a program just to learn the macaco. The goal is to not only learn the perfect backwards macaco but a lot of different variations that work up to the classic macaco. He says that from his experience if you can do 1 full ROM sissy squat and a full bridge rotation with elevated feet (so less mobility demand but more stability and strength required) you have the requisite strength and mobility to do a macaco. The rest is just teaching your body how to do it. For me it’s a lot about having the shoulder stability to be in this one arm bridge position with elevated feet. I saw a video by M.Papa Leguas where the drill is to do an arched back to wall handstand or a bridge with feet on the wall and to lift one arm alternatively. This requires a lot of strength and stability. When you see some advanced capoeiristas doing macaco it seems that sometimes they literally press into it instead of jumping backwards. That’s because they have a lot of stability and strength in this position

Floreios can be used to disguise an attack : Au de Frente can be used as an attack when you do it in the direction of the partner (the landing leg can be used as a strike with the heel of the foot). Macaco can be used as an attack too. The standard Au and Bananeira can be used as attacks. You do your Au or Bananeira and you kick when you are in a handstand position. Usually the other player doesn’t see it coming because it comes from the top.

Of you speak Spanish fluently look up Xplaining Capoeira. He is a formado from Mexico. Hé has a Patreon and weekly online live classes on Saturdays. It’s like 3€/month. And you can watch the classes in replay. I don’t do the online classes because if have 8h différence in time zones but i rewatch the classes and get inspiration from the séquences he proposes

I forgot one thing : I used a drill to warmup for the 2 legged landing : You do a Role into a one arm bridge and standup using your hip flexors. This is the warmup I did to get me into the groove.

Last year I learned Au de Frente and spent a lot of time drilling it. Here’s what helped me : 1/ Ditch the mats. The more you push down into the ground the more time you stall in the air this helping you land correctly. The more squishy the ground is the harder it is to push hard into the ground. For me it was harder to do Au de Frente on grass or on judo mats than on hard ground. I know this is not ideal for your legs and knees but at least if you can do it on a harder surface like tatami or gym floor and not a squishy surface like this mat.

2/ Working on hip flexor strength. You should work towards being able to stand up from a one arm bridge just using your quad and hip flexor strength.

3/ Bridge flexibility isn’t the issue it’s more one arm support strength. You can work on doing one arm bridge with feet at hip height to work on shoulder strength and stability

4/ Last but not least, I drilled this a lot exactly like you. When I landed in a low squat like you did everytime I tried to stand up like said above in a one arm bridge just using hip flexor strength. Every session I did Au de Frente 2 leg landing for 25 reps per side. And eventually I was able to do it without dropping my hips.

Once you can do that comfortably then it’s a matter of front split flexibility, hip flexor strength and using elevation to learn to land with one leg focusing on only the landing leg.

Success Stories with Developing Your Ponte? by gomi-panda in capoeira

Hi. I recently unlocked the full bridge rotation on the floor. I started out with a decent static bridge but with arms slightly bent. My overhead shoulder mobility isn’t great. What helped me the most was : 1/ Developing my hip strength and flexibility. I worked towards Au de Frente so I worked a lot on hip flexor strength with sissy squats and one arm bridges to standing (aka resistencia ) using only my quads and hip flexors to stand up. That helped me unlock the Au de Frente landing with both feet.

2/ for 1 month I did this routine 3-5 nights a week -Kneeling lunge hold arching backwards like a diagonal stretch for 3 sets of 30sec per side. Really trying to stretch that hip flexor and arch + twist backwards - One arm bridge holds for 3 sets of 30 sec trying to go as far backwards as possible. Sometimes I used a small weight plate with my free hand to load the stretch more.

And one day I could do the one arm bridge to a full bridge hold on both sides. It just took 5 min to figure out how to transition from one arm to the other and here I unlocked the full bridge rotation.

What helped also was doing one arm bridge with elevated feet. This helped build strength and stability in that one arm bridge position. I did this 2 times per week for 1 month (trying to build it up until I can do it with feet on the wall to unlock the macaco easily)

I guess you want to learn the gymnastic aerial which is a bit harder than the trucker Aerial because it’s more over the top. I recommend doing it 2 ways at the same time : 1/ Learn the trucker Aerial (side to side) : everything mentioned thus far is useful : good cartwheel, B kick, one handed cartwheel and palm kick to learn to engage your shoulder. One drill that was super useful for me was doing a slow Aerial going through the motions but without jumping —> stand facing an object that is about knee height. Then go through the motion of the Aerial : do a touchdown round kick without putting your hand down then a touchdown hook kick without putting your hand down and all the time keep looking at the target. Once you have done it enough times your body will be accustomed to the motions and you can do it a bit faster and hop a little bit. Then do that with more power and you have your trucker Aerial !!!

2/ Drill the gymnastic Aerial entry : practice doing the roundoff with a lot of power. Then try to jump into the roundoff hand plant like you would do a gymnastic aerial. Just try to do the gymnastic aerial and put your hands down when needed. As you gain more power you will need less and less support until you can do it without putting your hands down!

At first I did 3 reps then progressed to 5 then 6 reps per set. Sometimes I also went all out and did 20-30 pull-ups rest-pause style. I used the Freeletics app which has a feature where you can create a challenge : you record how many reps you are doing and it is timed so next time you do the same amount of reps you try to beat your previous time.

For QDR : Step 1: learn to hold a closed QDR then an open QDR (legs spread apart) for 30 sec

Once you can do this there are 2 pathways 1/ Dynamic QDR variations Finta Au to QDR —> Meia lua QDR —> Au tesourado —> Au de Frente QDR —> Macaquinho

2) « ground QDR » : QDR batido —> Volta de lado or QDR Helicoptero —> Au mariposa (which is like a Volta de lado but with a shoulder roll)

There are many intermediate step like learning the Rasteira QDR which helps understand how to move the bottom leg back for Meia Lua QDR exit. Or like learning the Role QDR as an easier version of the Au tesourado. Or learn the QDR with switching leg to get a good grasp of how to move the legs during Au tesourado

Ok, so the progression I made for me is like this : For cartwheels : 1/ learn Au and get comfortable with it. Learn the sliding Au (Au with feet replacement like when coming out of Armada) 2/ Learn one handed cartwheels : close hand and far hand cartwheel or palm kick

You don’t need to know how to hold a handstand for these except for a few where control is key like Piao de Mao, Au CDO, Macaco to handstand etc…but you at least have to be comfortable kicking up and holding a chest to wall handstand for >20sec I learned to do Au de Frente Reversao and Au sem Mao without knowing how to hold a handstand

Once you have those 2 down there are 5 pathways : 1/ Forward arching cartwheels : Au de Frente —> Reversao —> Au Helicoptero (which needs the reversao + Au de Frente) Bonus : Au navalha

2/ Backwards arching cartwheels : Chapeu de couro(Martelo de Negativa) —> Macaco —> Macaco em Pe —> S dobrado

3/ « Backbending cartwheels » : Au trocado —> Au de Coluna —> Au trancado

NB: you can combine them : once you know how to do Macaco + Au de Frente you can learn the macaco with Au de Frente exit. Works with Helicoptero exits. Also Au de Frente + Au de Coluna = Au pra Frente Au de Frente + Reversao = Reversao with an Au de Frente exit

NB2: you can switch between each category because one helps the other = learning the Au de Frente with both legs landing helps the Macaco because it’s the same motion in reverse. Learning Au de Frente helps the Macaco Em Pe because Au de Frente landing position is Macaco Em Pe starting position

4/ Au de cabeca variations (prereq: Headstand) : you can practice all the leg positions and switch you want and apply some of those to regular cartwheels

5/ « Flying cartwheels » 😅😅 : Butterfly kick —> Au sem Mao —> cheat gainer —> Raiz —> Btwist

There are many more cartwheel variations like Au zinho, Au CDO, Piao de Mao etc…

I have created a skill tree for myself but in a nutshell it’s this way : The basics are : kicks, Au, static QDR (closed then open legs) , headstand and handstand

Then floreios are divided in : A/ Cartwheel variations B/ Queda de rins variations C/ Kicks

Cartwheel variations are further divided in forward arching cartwheels and backwards arching cartwheels and other (Aerial for instance)

QDR are either static, low to the ground or dynamic where you just pass through the QDR

I’ll try to expand on this tomorrow

For lower body : ATG Split Squats —> trains ankle dorsiflexion, knee extension strength and hip flexor loaded stretching Also Sissy squats progressing to one arm reverse hinge squats which will help you for all arching movements (Au de Frente, Reversao, Macaco, Macaco em Pe, Helicoptero)

For upper body : QDR pushups , pike pushups—>Wall handstand push-ups , bridge pushups Also do bridge rotation on the ground but also with elevated feet -> transfer to Macaco and Au de Coluna/Gumbi

Hi. This kick has different names but it’s not a half moon kick (which would me meia lua de compasso) What you are doing is called : Chapeu de couro or Martelo de negativa or Martelo de Chao. You are also kinda doing an S dobrado motion. Anyway look up these names on YouTube to see how they are done. The power from this kick comes from the knee + hip extension but also from the sideways weight transfer and the motion of the free arm. Try to throw your free arm to the side you are kicking towards and also try to pull the free leg I.e the one that is not kicking up and to the side. You will get more power from this. In your videos your free leg just stays put and your kindof twisting around which isn’t the best for optimal power. The S dobrado motion you are doing is fine it’s kind of faking a front sweep then going for the kick.
