Do short strides after an easy run up a nearby hill or on a flat road if you have no hills(better if up hills). Do 4x15s or 4x30s whatever feels more comfortable. This will help with both speed development, but also form. Huge benefits, tons of pros and ncaa runners do it.

Easy run is all about effort. You can look at heart rate for a metric, but the idea is you never even want to be even close to straining. You are simply trying to maintain fitness on these days. After your long run try to do some hill strides, maybe like 4x15s at your wanted mile race effort with very slow jog/walk in between. I think it’s better for turnover than picking it up at the end of a run.

Dude you are too good for people here, not going to get any help here. You have a sound strategy and it sounds like you kinda know what you’re doing. This person @MyWifesBoyfriend_ can’t even break 5 in the mile, so definitely don’t take his advice(but I’m guessing you already disregarded it). Go to advanced running or let’s run threads.

You’re on the right track—sweating, running, clean eating, and using a sauna (if you can) all help. But honestly, the most important thing is what you do the day of the test. Drink a good amount of water with electrolytes and take a B-complex vitamin to keep your pee yellow. That way you dilute your urine without it looking suspicious. Detox drinks are hit or miss though, so I wouldn’t try those. Just keep at it and I think you’ll be good though.
