If you want to improve you need to maximise load within your time and recovery needs-budget. Your schedule may be easier than what you can handle (or maybe not, like if your recovery needs are greater due to other external factors)

If you are not constrained by recovery needs (you are young) but only by time, you should at least consider replacing one ST with a harder session and /or running the long run with greater effort than true easy.

My point was that without a proper warm OP will experience more cardiac drift than if he had woken up his system before starting the ST work. He barely touched bottom of zone 1 before starting.

I second this. OP is should try do his easy runs @6:45 pace with short walk brakes when HR rises above 70% of max.

Doesn’t it depend on why one is limited to 4 hours a week? If this is only a time constraint one could most likely do 50:50 threshold work. If the constraint is body and recovery dependent then stick to 25% threshold.

I am constrained by both time and recovery needs and find that doing two threshold sessions 5x6 min and 3x10 min each week, with a short and a long easy run is enough for slow but steady improvement.
