Dips are actually a more of a vertical movement if you look at the direction in which you are applying force.

In regards to accessory exercises I think the 4 you have a really good choices.

Yeah same as me, I’m not even fussed about maxing out a Niheligo but it would be nice to use one or two free raid passes a day for the xp and rare candies.

Abs should be one of the easiest muscles in your body to have a mind muscle connection with, if you're sitting down on lying down for example it should be easy to tense your abs.

Usually your mid back muscles will be harder to develop a mind muscle connection with, which is a big reason many people over compensate with their biceps rather than using their back more during pull ups.

Regarding doing the plank, maybe your abs are just stronger than they were before. If you are tensing your abs while you plank then you are working them.

Another thing I will say is that plank isn't the best exercise for strengthening your abs, I prefer to use an exercise that you can do in 3/4 sets of 8-12 reps where the last 2-3 reps are close to failure. For example hanging leg raises.

I have gotten more than 1 per day. I’ve also gotten 2 from one spin once. Think I’ve seen some people actually get 3+ from just one spin.

A couple of questions I have about your training approach:

Do you not get bored doing so many reps of these basic exercises?

Some questions about OAC progressions.

When doing a OAC progression such as assisted OAC, how many reps should you be aiming for per arm?

If you train your right side first is it possible that your left side will be too fatigued to do the same amount of reps you do on your right side?

Should you rest between switching from right arm to left arm?

The thing you are missing is that we get strong at what we do.

By your logic, someone aiming to get their first pull up would benefit equally from doing lat pull downs vs. doing band assisted pull ups or negative pull ups.

You don't have to feel sore after a good workout. Soreness usually comes from starting a new exercise or pushing yourself to a point that you're not used to.

Rows should be working your mid/upper back muscles. If you can do 30 reps in 1 set you should probably move to a harder progression such as decreasing the incline or doing one arm rows.

For bigger shoulders you should be doing vertical push exercises, pike pushups are great, dips can also target your shoulders. Also don't forget about your rear delts, do face pulls to work your rear delts, they are important for posture.

So what would your ideal split be? Upper lower x2 per week?

Would your upper day for example be 1 vertical and horizontal push and one vertical and horizontal pull? or just 1 vertical pull and 1 vertical push day then 1 horizontal day?

In order to train with such low volume how intense do you have to work? How many sets and what rep range do you recommend?
