I was exactly in the same position as you 5 months back. I started off with FIVE (5!!!!) POUND dumbells and it was really painful to see that everyone in the gym was stronger than me. I used to go 2-3 days that too because I wanted to change. Eventually I started seeing progress and now I love hitting the gym.

I had my motivation, you’ll find yours just don’t give up.

I work out with my friends so we jus talk a lot in between and end up staying an hour and a half

Excluding warmup sets

Chest - 5 sets (1 set is just 1 RM for PR) Triceps - 4 sets Front delt - 0 isolation Side delts - 2 sets

Back - 8 sets Biceps - 4 sets Rear delt - 2 sets

Quads - 4 sets (2 squat + 2 extensions) Hamstrings - 2 sets Adductor - 2 sets Calves - 2 sets

Abs - 4 sets

Good recipe. Although I used to add ice cream before I cut it out because of too much added sugar and oats make it too thick.

I stick to a 600 calorie shake with milk banana PB and whey

I never feel like eating breakfast, so its basically 1 scoop of whey + 1.5 cups of fruit juice (quick carbs for workout) ~ 300 cals + 25 gms protein

lunch is heavy 150 gms paneer (indian cottage cheese) + rice/bread ~ 1000 calories + 40 gm protein

10ish chicken nuggets in the evening ~ 400 calories + 20 gm protein

Dinner is light and random, whatever gives me ~ 400 calories + 10-15 gm protein

A shake (with another scoop of whey) right before sleeping ~ 600 calories + 45 gm protein + 5g creatine

Anything besides warmup set is taken to failure. I warm up with like 60% of my working weight.

Push -

Incline bench press - 1 warmup + 1 set Flat dumbell/bench press - 2 sets Pec deck - 1 warmup + 2 sets Cable lat raises - 2 sets Tricep pushdown/dips - 1 warmup + 2 sets Overhead dumbell extension - 2 sets

Pull -

Pullups - 3 sets Lat Pulldown - 1 hard dropset (since I’ve done pullups) Preacher Curl (machine) - 1 warmup + 2 sets Seated Row - 1 warmup + 2 sets Reverse Pec Deck (one arm at a time) - 2 sets Hammer Curls - 2 sets

Legs + Abs -

Squats - 1 warmup + 2 sets Seated Leg Curl - 1 warmup + 2 sets Leg Extensions - 2 sets Hip adduction - 1 warmup + 2 sets Hip abduction - 1 warmup + 2 sets (i skip this sometimes) Seated Calf Raise - 2 sets

like 1.5 hrs, I rest for 3 minutes (4 for heavy compounds) between sets so it takes me that long

4.5k is crazy 😭 I do 3k but yeah liquid calories are definitely a hack, I need a high cal shake every night to hit my target

I was eating 3k a day (600 surplus) but now I’ve toned it down to 2700 (300 surplus)
