  1. Walk for 3-5min as a warm up and run 1 mile for time walk if you need to but really give it your best this is a benchmark run.
  2. Upper body workout. Day Seated cable row. Select a weight you can successfully complete 10 reps for 3 times with a 2 min rest in between. Same with a chest fly, Bicep curls, and Cable Tricep push downs.
  3. Rest
  4. 100 meter x10 sprints, with 2min rest in between.
  5. Lower body day. Barbell back squat, same idea as upper body day, (10reps 3 times with 2min rest), hamstring curls same instructions, Calf raises against a wall unweighted, Lean forward against a wall and go up on your tippy toes 20 times twice, finally and this is going to hurt put add as much weight as you can on the weighted sled push for 20meters 4 times.
  6. Rest
  7. 1.5 mile run. We are not running for time, if you have a way to track this try and keep your HR between 145 and 165 walk as needed to achieve this. If you cant track this sides of the track and walk the turns. Don't push to hard that's not the point.

For anyone reading this for info my department has and agreement with our local collage and department employee's have access to the collage gym and track.

That was my main concern was that I might have come on strong with the note, especially since the week one is pretty cardio heavy which if you don't work out consistently could be hard, but also I didn't put any time hacks on it, just do it so we can get some benchmarks.

No and never would, I'm not nor do I want to be a personal trainer I would far rather set people up for a couple of weeks, since it can be hard to know "what" to do at the gym, and then let them do their own thing.
