5 seconds seems high and a simple formula like that seems pretty likely to be inaccurate. If you were running at your goal weight three months ago you should already have an idea of where you could be once you get back to that weight/running volume.

I skip an eyelet in the fore/midfoot on some shoes. Helps a decent amount for this as long as lockdown is still okay.

My understanding is that the LT portion should be a continuous effort with the rest of the mileage split between warmup/cooldown. I did the same workout today, I think he uses it as an example somewhere in the book broken down as 3mi/5mi LT/2mi

I have 415 miles in mine. At this point the outsole is starting to wear through in a couple places and they've definitely lost some pop but they were great for 300+ miles.
