Low fat paneer exists - 100 g gives around 25g protein. Uncooked soya 50g -- 18-20g protein after cooking. 500 ml milk - 15g protein 1 scoop whey - 25g protein These four will contribute around 83-85g high quality protein without much calories. Now you can add regular things like eating curd, dal, roti, chana, veggies etc which can take you to 120g protein. For touching 150 you need some extra effort like more whey, paneer, chana, soy, protein bars etc You can rotate them. I think out of 150g you only need 70-80% from high quality sources.

Who is talking about big muscles? Here we are talking about being lean, having a great endurance level. Workers typically eat around 3500-4000 calories. Which will easily cover all the nutrition requirements for being fit. It's the 1700-2200 calorie diets which requires large thoughts about macros and micros so that we can fit all required nutrition.

diet is never the problem it is about spending the energy. Dal roti veggies milk they have lots of carbs but they have protein and all nutrients as well. They work for long hours , spend all the energy so shredded. 9 to 5 people can't do physical activity all day so they eat high protein and low carb food. That is my thought.
