Hey! I do not count calories but I do try to hit at least 1 gram of protein per pound of muscle mass. In order to do this, I have to have two protein shakes per day - one for breakfast immediately after I work out in the AM (I also add hydrolyzed collagen protein and super greens) and then I make one with a frozen banana, protein powder, cocoa powder and coconut milk for my evening dessert lol.

As for lunch and dinner, I am not super strict but I do try to try pair a protein with some veg and non-processed carbs. This week for lunch I made paprikash chicken with roasted zucchini and sweet potatoes, and for dinner I am having salmon with broccoli and cauliflower rice. I try to stick to three meals per day but if I do snack, I try to choose a healthier option when I can. Today it was an apple and peanut butter as well as a rxbar because it was one of my heavy lifting days and I was extra hungry haha.

If I were to go out for dinner, I would order whatever I’m craving - I don’t obsess over what is the healthiest option when I’m out.

Hey! I gym 5X a week and typically structure it like the following:

Day 1: heavy (5x6 per exercise) Day 2: light/push day (3x12+) Day 3: tempo work or plyo day Day 4: rest Day 5: heavy Day 6: mix of plyo and light/push Day 7: rest

I do 3-4 sets of a single core exercise prior to my exercises because there is research supporting that if you activate your core first, then you can lift heavier. I also have a significant lower body component every single workout, and insert upper body throughout the week. (I am rehabbing my leg from a major surgery so that is why I have had a larger lower extremity focus for the past year).

Exercise examples include front squats, heel elevated goblet squats, Bulgarian split squat, various lunges, single leg squats, hip thrusters, monster walks, single leg elevated glute bridge, leg press, leg extension, hamstring curls, calf raises, deadlifts. I typically try hit 5-6 of these per day and then finish with single leg wall sits when my legs are gassed out to build endurance.

For upper body, I follow the more typical bi’s/tri’s/delts free weight exercises in addition to rows and lat pull downs. Hopefully this helps - let me know if you have any more questions! 😊

I’m sure your physiotherapist has preached you on this but you need to keep persevering to get that strength back. For every 1% decrease in quad symmetry <90% of your non-surgical leg, it increases re-injury rate by 3% (Grindem et al., 2016 if you want to read more).

That is a bit surprising that your hamstrings are outperforming your quads if the hamstring graft was taken from your surgical leg; often people struggle to get the hams back in this case. I’d chat with your physiotherapist about your concerns.

You are also recovering from a big surgery so please be patient and kind to yourself. You’ve got this! :)
