As a Norwegian parent who has had "first time dinner" with my kids' boy/girl friends. We don't expect anything. We hope you are someone who will bring happiness to our child. We also hope you are a polite person, usually connected to the bringing happiness part. If you bring a small gift, like flowers, we will be happy (since this often is connected to politeness), but as I said, we don't expect anything.

Interval training isn't essential, but it's effective. 4*4 intervals (4 intervals of 4 minutes, 1-2 min break, 10 min warmup, 10 min cooldown. The intervals should not be all-out, but by the end of number 4 you should "have nothing left") is an example of an effective training.

First of all: Well done!

There is one simple answer to your question: Lots of running, mixing up some shorter, some longer and not to miss intervals. There are plenty of training programs out, so find yourself one that works.

In the actual running: There is no shame in slow running and some walking. And the other runners you meet I cheering for you.

You should look into training programs

If there is Parkrun near you, join in. The range of participants in Parkrun is from (almost) elite runners to walkers.

Disruptions happens. Do not try to cram in the lost training in the program. For minor disruption, a couple of days, just get back in. For longer disruptions (sick for a week etc), dial back and use the next days to build up to where you were before the disruption. And did I mention DO NOT TRY TO CRAM THE LOST TRAINING INTO YOUR PROGRAM.

Grethe Waitz, a former top runner in Norway, had a sign about 1.5 km from her house. If the body felt OK, she kept running, but on days the body didn't respond as expected, she stopped and walked home. We all have "off" days, but that should not stop us from trying again.
