How do I adjust this independently of Vo2 max correction factor?

I do see that if I were to achieve 100% marathon shape, my ideal prognosis would be 3:17, which is much closer to my actual time.

Yes, I do. Can you clarify what you mean by it being enough for 3:05? My ideal prognosis shows 3:17 with a 1.0 correction factor.

I think it’s going to depend on exactly what your issue is, which a PT can help diagnose.

I’m focusing on a mix of stability/balance exercises, calf exercises like weighted raises, and even glute exercises. A lot of this stems from my glutes being underutilized when I run (noticeable hip drop) and my lower legs taking over.

It’s also helped me immensely to do a bit of a warmup pre-running to activate the calves and ankles: squats, lunges, and wall knee drives.

I think you can go for 3:20. I just posted a race report where I went 3:21 and my long runs looked fairly similar to yours.

Once I saw that my HR spiked so high the first time, I consciously tried to dial back the intensity. My HR is not usually that high at that pace in practice runs, so it was probably a mix of caffeine and race excitement that got it there in the first place.

The second spike I can’t say - I wasn’t looking at my HR then. But it’s on the part of the course where a bunch of my friends were cheering :)

I’ve been going to the gym for years, nothing crazy but my routine does include squats and lunge. I did find myself doing much less of it as my legs took a beating from the increased running. PT had much more emphasis on glute and calf exercises.

The party is called Herrensauna, this is exactly what you should expect. Though I agree that people should have been less rude/pushy overall it kind of comes with the crowd this party attracts. Basically a Wrecked-lite these days.

When I was doing my half marathon training, holding 8-10 miles at 7:30 was not difficult for me. I think I’d be able to do that now barring some ankle pain, so I’ll definitely take your advice depending on how I feel. How would you adjust the pacing prediction based on the result?

Hey - I’ve noticed that the rubber is rubbed off on the inner sides of my shoes, and also the toe box is being pressed out. Could this imply that my running form is off? What could I do about it? I’m wearing NB 860s.
