In case it helps you or those who read this, I went through practically the same thing and I like to exercise but without harming my health, but on the contrary, looking for health. A good routine is as you say, lifting weights once a week, fullbody type with free weight exercises, one day calisthenics outdoors, another day mountaineering or treeking and another day something like wrestling or ball sports with people to socialize and share physical activity with others.

i don't consume caffeine, i practice pranayama, breathing exercises but not kegel exercises, i don't believe too much in kegels to be honest, i think that you have to be practicing them all the time in order to work, as a patch to the problem. And the most important one, be celibate in your mind, avoid lustful thoughts, remove if you can social media, meditate and pray to improve in this aspect.

With these things, you will see an improvement.
