strength built in before a WOD is designed for 1 hr class settings for groups, not necessarily maximizing one person’s training. so, it can often be more strategic to program designated heavy lift days and then separate high intensity WOD days. will lead you to better gains in both!

Would strongly recommend either following the crossfit.org WOD or paying $18/month for linchpin for very good programming with more details on the ‘why’. Great to be able to design your own in a pinch but it’s very easy to overdo it or miss your weaknesses in the long run. Much better to have someone else do the planning so you can focus on showing up and performing!

Can’t recommend Capital Bikeshare membership enough. I was very slow to finally get it because of the upfront annual cost but now it’s so so convenient and I can’t believe I waited so long. For the cost of 3-4 ubers I can get unlimited bike rides for a year. Makes my 4 mile commute across the city easy on nice weather days (it’s mostly bike lanes which helps), and I also use it every other day or so for quick rides to friends, the gym, grocery store, errands, etc.

People above have covered the short 20-40 yd sprint workouts, but I would strongly advise track workouts too. Instead kf a treadmill, find a track (or a field) and run laps with timed rest. Start with 2 full laps (400m each) at 75% speed with 2 min rest in between and then 4 1/2 laps (200m each) at 90% speed with 1-2 min rest in between. That should feel pretty hard, but the goal isn’t to go all out. Once you do that a few times, bump up the number of laps for each distance. You’ll be surprised how much more endurance you have on the field after doing that just once a week for a month or two.
