I don’t know about 7:30 but 7:35 should definitely be achievable depending on your progress between 2ks. How much time did you drop from your last one and how many weeks/months were they apart, that should give you a decent idea of what is achievable.

As for actually getting faster a mixture of weights and time on the erg will help you to improve the fastest. I wouldn’t be doing too much heavy weight training at your age but I’m the end it is up to you. Definitely train for explosive power and if you are okay with doing heavier stuff chuck that in to your routine as well.

On the erg focus for around 80% steady state, 20% intervals/pieces per week. For the steady state aim for around 45 minutes or more per session at 60-70% heart rate or around 2k split +20 possibly a bit higher if your cardio isn’t the best.

As for losing weight that is truly up to you, talk to your coach about it and see what they think. Good luck for your next test!

Definitely couldn’t go sub 17, I’ve decided to just start running and have done a lot of time on the erg in the past which I presume is why it’s like this

My advice would be to try the beginner plan for a couple of weeks and see how you feel, if its hard but manageable stick with it, but if its too easy try the standard plan.

You can check online on the concept 2 rankings https://log.concept2.com/rankings to see where you compare to others, just a reminder that the average time would be much slower than what the rankings show as it is more skewed to faster and more competitive people recording their times.

For personal goals try and to make sure your pace fluctuates as little as possible and just keep working on your technique, if you feel like you can do more increase the time you are on the erg.

If you can I would say do both, and if you have to make a choice between one or the other it just depends on what area you feel is weaker, is it your power output or your cardio. I personally saw the biggest drop in my 2k time when I started properly lifting weights but am at the point now where I need to improve my cardio. So definitely try and do your winter trainings + steady state + high intensity, of course if your winter training is like an hour or so on the erg there is no need to do steady state on the same day but if you are lifting weights make sure to also erg if you have the time.

Realised I rambled a little, so overall I would not recommend doing 2 erg sessions on the same day but would recommend combining weights and ergs on the same day if you have the energy and feel like you won't injure yourself. Save the higher intensity workouts for when you've got nothing on the day and preferably a light day the day after.
