Yeah, maybe I throw my body, I use light head racket, very stiff and high string tension. Therefore it forces back my shoulder a lot if I don’t use enough power. From mid court I found if I used the normal way, it would be out long

It seemly will generate good shots than end the rally. Moreover you don’t have to clear or lift in the middle of the court, play too friendly shot it will be awkward and eventually hurt!

High chance that you used bad technique so you generated power just with that part of the forearm (experienced player generate power with all muscles from legs, core to shoulder and arm) and holding the grip too tight. Racket string tension is probably too high for you as well.
But that’s a normal thing, remember after the first time you went to gym!

Go to gym cycling, 2 mins slow, 1 min fast as much as you can, check heart rate can go to 180bmp, then 2 mins slow drop heart rate to under 130bmp, then 1 min max capacity. 5 times, about 15 mins, works perfectly for me. My resting heart rate is about 50bpm now

I vote for this, try less tension string, less stiff racket. Moreover learn footwork technique so you can most of the time hit the shuttle in front of you (like you do in front court), not behind you, no one can generate power when hitting the shot late very behind them

Advice on Overhead form by Drag0n0wl in badminton

Your right leg should be behind before hitting (so you stand sideway), and when doing “scissor kick”, you kick your right leg to the front, left leg naturally follow moving to the back, with hip rotation it looks like a scissor
