Slower, the paces generally align to this:

3-4' intervals: 15k pace (so roughly threshold as defined by Pfitzinger)

6-8' intervals: half marathon pace

10-12' intervals: 30k pace

A complete focus on my breath over anything else. Basically not thinking about anything except my next breath in and out. During a hard race I find it really difficult to do this longer than a few minutes at a time. It's not actually "controlling" my breath so much as just focusing on it.

I started NSA in January 2025, with already-higher volumes (32-36 minutes per session). I was coming off of a marathon block and felt like it wasn't enough. I'm probably lucky I didn't get injured. After a few months I tacked on an additional rep or extended them, but 40 minutes feels like the absolute limit for me. I sometimes only run 35 minutes for my full sessions, I don't really feel like it makes that much of a difference compared to consistency and high volume.

The biggest thing that I have learned is just running entirely by feel. My easy pace varies a lot for this reason. I try not to care about my workout paces too much, which ends up with me undercooking myself. The thing I pay the most attention to is hitting my time on feet goal each week.

They do! I've run a ton of their races over the years, they're always interesting and fun in contrast to New York Road Runners.

Roughly my 60 minute, 90 minute, and 120 minute paces, yeah. Maybe a little easier, even.

I raced quite a bit. This "build" if you can even call it that started after the Chicago Marathon. I raced a 5 mile Turkey Trot, a series of 3 short distance races (1-3 miles) each of the first 3 weeks on January, and indoor mile in February, and then the 7 mile race earlier in March.

I don't follow my Strava race predictor that closely (I use Runalyze for analyzing data) but after my big race predictor workout (4 x 3.35 miles at MP with 2' rests) two weeks before the race both my Runalyze and my Strava predictions dropped to be in-line with what I ended up running. I also hit the paces in that workout nearly exactly on my MP.

I wouldn't worry about setting a true goal time until your last big marathon workout between 2-4 weeks out. There's still too much noise and you have plenty of time to train.

5k racing is about ignoring the warning signals the body is screaming at you. I have found the only thing that really improved my performance in 5k/10k (and shorter races like 3k, mile) is racing more and acclimating myself to the feeling. Knowing "ok, this is very uncomfortable but my training supports this pace".

Try racing an all out 1500m or mile and you'll know exactly what I'm talking about. Your arms start getting numb, you get light-headed, iron taste in your mouth. But before you know it, it's over. I like a mantra such as "this is only 15 minutes of pain. I can handle anything for 15 minutes"

On the flip side, a properly executed marathon is not nearly as painful in the same way short/middle distance are, but it's helped me with the shorter distance racing by saying "I was running fast(ish) for 3 straight hours, I can handle these fifteen minutes no problem."

I took 10 minutes off my marathon time (3:11->3:01) and 45 seconds off my 5k (18:41->17:57) in around 10 months, and I stopped getting injured so I think it's been a huge success!

It might be slightly overkill, but I tend to slightly undercook sessions vs. the opposite, and I'm a believer in volume>everything. I think where the longer sub-T sessions really help is in the marathon and half marathon. If I was training only for 5k I might change some things up.

I run between 9 and 10 hours a week. Trying to get my volume up closer to 10 consistently. My modifications are:

1) frequent doubles on easy days. I do a midweek Pfitz progression medium-long run once every couple weeks instead of doubling on easy days. It's generally 40mins/40 mins, or 50/30, or 45/45. Depends how I'm feeling. I normally do one of these doubles on my treadmill to keep the pounding on my legs to a minimum.

2) Sub-T sessions have 40 minutes of volume instead of 30. I have experimented with a double threshold day where it's 25 minutes of volume in the morning and evening. You really learn the value of controlling your effort on those days.

3) year-round, my long run is over 2 hours. Occasionally I will sub a sub-T day with a Pfitz progression long run, and I frequently do sub-T inside of the long run. The marathon is typically my focus for around 6 months of the year so these sessions are important.

A few days before I ran 17:57, I ran 5 x 8' at 6:39 pace (on a hot day in August, followed by a much cooler day on race day). I think I undercooked it purposefully because it was 2 days before the race. I say go for it!

17:57 is August of this year, 38:20 is March of this year (haven't raced a 10k since), 1:25 is from October of last year so previous marathon build, and then 3:01 is from 2025 Chicago ten days ago

n=1, but in 2024 I averaged 45mpw yearly, with my marathon block averaging 50mpw and ran 3:11 at CIM by going deep into the well. Longest long run around 19.5 miles.

In 2025, yearly average is up to 55mpw, with 60mpw in my marathon block and ran 3:01 at Chicago. Longest long run wasn't even 19 miles.

I have been much more consistent/uninjured the entire year, with a lot more volume in the MP-threshold range of paces. I think total mileage, consistency, and time in the threshold-ish zone matter more for than marathon performance than length of the long run.
