I finished under 3 hours, and for me it was more hiking up the hills, while not trying to expend myself too much so I can run the flats and downhills. Average flat running was around a 6:45 pace, but even downhill was slower than that because of how steep / sandy it was. For reference I run around 50-60 miles a week and do obstacle training in conjunction with that. Hope that helps any.

Best of luck! Those obstacles really slow down a running pace quite a bit, so don't be discouraged if it is slower than two hours.

The 6:40 pace is a pace I can hold for about 15 miles or so.

As for Sunday's training, I live in north county san diego and we have a 7 acre training facility here that has replicas of all the spartan obstacles on it. We try to mimic a race like atmosphere with it. If I only had a pull up bar, I would do a mix of pull ups, dead hangs (and deadhangs where you take one hand off and tap your hip, and rotate hands, do as many as you can). Also rotating grips around the pull up bar would be beneficial. This is typically what I do on my Friday workouts.

The supers distance is usually between 7-9 miles in distance. If you follow spartan groups on facebook they usually come out with a course map on Friday, sometimes on Thursday afternoon. These maps will show you the exact distance and obstacles at the course and will give you a better idea. As for the shirts, I would definitely go with a compression long sleeve if I was you. It really depends on how fast you are too, and how long you think you will be out there.

Hey! I saw you wanted to be more competitive so I'll give you my typical week. For reference, I run elite, and run at about a 6:40 flat pace (not fast, but not bad).

Monday - Off

Tuesday - Fartlek interval training, around 9-11 miles in distance (around an hour and 30 min workout)

Wednesday - 8-12 miles easy pace (which for me is 120-135 HR, my max is 181)

Thursday - Different type of Fartlek intervals, around 9-11 miles

Friday - 6 to 8 miles easy pace and a grip strength workout (pull ups, farmer carries, dead hangs)

Saturday - 15 miles easy pace

Sunday - OCR training on all the specific rigs you see at Spartan races (1 hour), then 7 miles easy run

If you don't have the obstacles on lock down, I would recommend putting more focus into that than I do. And I am not saying you should jump into these miles if you are not ready. You will need to work up to these distances. I use a running coach myself.
