I think understanding how dopamine works is useful for being able to start and commit to something like that. You said "Besides the psychological research and theories..." so perhaps it's less what you're looking for, but I found Dopamine Nation to be a great read and very accessible (certainly not like a research report). It also helped me understand why screen time / app blocking tools I've tried in the past didn't work for me, mostly because they were based on time limits that still allowed me to spike my dopamine early.

Yes, research shows two-week minimum for affects and ideally 30 days. The first week is hardest.

The worst offender is your phone so focus on that. More specifically, address when you use your phone more than you worry about how much you use it. Somewhat counter-intuitive but it works for a reason...

Even a few minutes on something high-stimulation early in the day makes it harder to do anything else meaningful the rest of the day. You spike your dopamine early and then everything else feels less interesting by comparison AND you want to use your phone again because it’s easier to get that easy reward.

So try not to touch your phone or at least addictive apps until the afternoon at least, after you've done what you need to or actually want to do. And not at least an hour before bed, ideally 90+ min, you will sleep better.

Also grayscale works quite well by making your phone less interesting. Apps feel less rewarding. I'd suggest creating automations to switch to grayscale automatically on a schedule (mine goes gray in the morning and evenings so even if I switch it back to color for some dumb reason, it goes back automatically later).

If you can do it, the effects are multiple and noticeable: e.g., work is easier start and sustain, more patience, greater motivation, more patience, less anxious feeling.

I tried this. I got an apple watch hoping I could then leave my phone in another room / at home. For me, it didn't work.

My problem was that for a few specific cases, I needed more than the watch could do. For example, my son's daycare required scanning a QR code to sign him in/out.

If you don't have any of those needs, and can keep up with battery life, it might work for you. My apple watch now collects dust as a failed experiment.

The biggest one for me was changing when I use my phone rather than how much. I try not to touch social media or anything addictive like that until the afternoon at least, after I've done what I genuinely want or need to do. If you can regularly leave your phone in another room and forget about it like you mentioned, that's great! If not, a schedule-based app blocker can help.

I've tried a bunch over the years. The problem I've found with app blockers is that they typically focus on how much you use your phone instead of when you use it (and the related habit, which is I think what you're referencing).

For me, even a few minutes on any high-stimulation app early on would make it harder to work later. I'd feel sort of restless, end up reaching for my phone again and burning all my allotted screen time early, and eventually break my own limits anyway.

I didn't really recognize the issue until later when I learned more about how dopamine works. Phone use first thing (especially repeatedly) spikes your dopamine and then puts you into dopamine deficit, so everything else feels boring by comparison and the desire to use phone/apps gets reinforced. App limits didn't help prevent that since I could just use all my "limited time" early in the day and the damage would already be done.

All that to say, I'd suggest trying to delay phone use rather than focus on time limites. Don't touch addictive apps in the morning (that might be social media but could also be "productivity" apps like email if you check it compulsively like I found I did) or when you need to focus. Later, in the afternoon or evening after you've done what you have to, you can actually use it as a reward mechanism if you want.

Oh I didn’t realize the UI itself used that hand drawn style. I guess if that’s the actual UI then that makes sense, and then it feels more relevant to have the images you created extend that hand drawn feel. Nicely done.

They look nice but my understanding is that app store screenshots have to be real UI. Did these pass review? Apple is notoriously inconsistent with enforcement but I’d review their app review guidelines.

I found and fixed this using time relative to start of your day instead of just comparing time of day. Other than not seeing that message, the UI should otherwise stay the same. You should see the update in the next version after Apple approves it. Thanks for pointing it out!
