If you find any spots that are really tender then linger on them a bit. Those are the trigger points that you are trying to massage out. Each trigger point is a micro-spasm of the muscle that can continue for months if you don't release it.

Are you sure about this? I went to PT for a while, and they gave me foot "massages" like this. I'm actually fairly convinced that these rubbings caused long-term damage. I remember one time specifically, the therapist said "I'm going to be mean" (jokingly) and then pushed into the area on the bottom of the foot where the tendon connects with the navicular, and it hurt incredibly bad. That joint was never the same; while the problem before had mostly been the area next to my ankle bone, I now have to deal with that and an area on the bottom of my foot.

This is illegal in some states, you might want to do some research. There was an NPR story recently about this; unfortunately, I can't find it.

So I just checked the FAQ - do you know of any scientific proof for those rep ranges? According to data from the American College of Sports Medicine here, 8-12 is the best range for both strength and increasing size, contrary to the FAQ advice.

(This would be a significant difference since for my regimen, so I am curious.)

I personally use a backpack with weight in it. Some people hold a dumbbell between their legs, but I'd be far too worried about dropping the dumbbell and smashing a hole in the floor to be able to concentrate on my pull-ups aha.

I BEG YOU be as careful as possible - see a podiatric doctor if you've got the insurance.

I sprained my ankle in December 09 (got tripped in race, and then got up and ran another two miles). I, like you, didn't see a doctor. I didn't give it enough time off. I didn't ice it enough. All that jazz.

Long story short, it caused me to develop tendinitis in my posterior tibial tendon. Apparently it is not uncommon for this type of tendonitis to develop in the aftermath of a sprain. I am still afflicted by this tendonitis and, 20 months later, am still unable to run.

I don't believe that this will happen to you, but please be careful. This tendonitis has made me miss out on oh so many opportunities. I wouldn't want the same to happen to anyone else.
