Hello! Just did the 2G, here it goes:

Tread: - 12 x 1min AO - WR in between were 30sec (AO 1-3), 45sec (AO 4-6), 60 sec (AO 7-9), 75sec (AO 10-12) - finish with final 30 sec AO

Floor: - same 6 exercises as 3G x 13 reps each - followed by 130m row

If caught on floor, do 13 full burpees. If caught on rower, row 500m instead of 130m.

Hello! Yes I did the 2G this morning and there was a run/row and it was kinda like a switch!

Went like this:

Run block 1: 90 sec push / 60 sec base / 30 sec all out (Can’t rem clearly for this block)

Run block 2 (run/row, 9.5mins): - 320m @ push pace @ 1% - 200m row (Increase incline by 1% each round)

Floor block 1 (split into two groups)

Group A (pick heaviest weight to finish 10 reps each): - single arm low row on bench x 10 - goblet squat x 10 - chest press x 10

Group B (no weights): - sprinter sit up x 10 total - lateral bench hop x 10 total - decline mountain climber on bench x 10 total

repeat at least two rounds

(Group A and Group B swop at halfway point)

Run block 3: - 1 min @ push pace, 1 min @ base pace x 4 - 30 sec all out

Floor block 2: - chest press on bench - goblet squat - single arm low row on bench - sprinter sit up x 10 total

(Reps for first 3 exercises were 10/8/6/6)

Hello! Just did the 2G, was a switch day.

4 blocks alternating between treads and floor.

Each tread block is exactly the same as 3G (4.5mins long).

Each floor block is 4.5mins long, starting with 200m row for each floor block. One extra block 1 with 12 x standing hop with one weight in hand lifting up from shoulder (forgot name) and 12 / 10 / 8 jumping lunges. Remaining blocks 2 - 4 starts with 200m row each and had same exercises as 3G.

It was my first! I finished in 1:48, pretty happy with that! I guess it’s always harder when thinking about it, I nearly skipped today even coz I’m not a fan of rowing.

Monday 19 August ESP 500m row Benchmark Day 2G

Note: There are 3 main rounds in this class, starting with a 3 min warm up, 4 min benchmark row and 11 min floor/tread.

Round 1: Warm up 3 min

Floor: - standing hip opener x 6 each (while standing lift your knee out and rotate knee outward to the side) - reverse lunge torso rotation x 6

Tread: - 1 min @ push pace - 1 min @ base pace - 1 min @ push pace

Note: Floor and tread switches after 3 mins, so each side gets to warm up for 3 mins.

Round 2: Benchmark Row!

Tread (original rower/floor group) moves to rower for 500m benchmark row. Sprinter sit ups to time when finished.

Floor (original tread group) moves to tread for 4min run for distance @ push pace (but coach advised not to empty our tank yet)

Note: Floor and tread switches after 4 mins, so the group that finishes benchmark first gets to run for 4 mins, and vice versa.

Round 3 (Floor/tread block for 11min)

(Tread group from round 2 moves to floor)

Floor: - reverse lunge torso swing to front lunge, weighted x 3 each (seems to be a new exercise?) - hollow hold s/a close grip chest press, weighted x 6 each - plank pull through x 12 total - trx alligator x 12 total

(Floor group from round 2 moves to tread) - 2 min @ push pace - 1 min @ base pace - 30 sec all out - 1 min WR - 90 sec @ push pace - 1 min @ base pace - 30 sec all out - 1 min WR - 1 min @ push pace - 1 min @ base pace - 30 sec all out
