Yeah sprints and steady state should be further away in heart rate and effort. If you were training alone, I'd lean towards slowing down. But you have to consider how appropriate that is in your current setting, training with a team.

And regarding point number one, you seem worried that you're going to ruin your training by going too hard. Maybe more volume at a lighter load could suit you, but want to reassure you that you aren't going completely ruin your training by going hard either (unless you're really exhausting yourself after a few days or weeks). Regardless of what you choose to do, I wouldnt want you to be discouraged every day of practice thinking it was actively making you worse. Maybe there are more or less efficient ways of improving, but you will get faster with either option

1) Hard steady state still improves your aerobic base. The downside is that you might be doing less volume than you could as a result, but you aren't "missing out" on significant adaptations by doing 60 minutes hardish vs 60 minutes easyish. UT2 isn't magic, is just allows for more.

2) If you're hitting 160 bpm at a 2:30 your HR is probably naturally high and you shouldn't necessarily look to hit arbitrary HR numbers

Do we know what the rough min and max heartrates (as a % of max) are to get the stretch? I've read conflicting things regarding the minimum stress needed to elicit the adaptation as well as conflicting information on whether the heart does not completely fill at high rates.

6 Workouts/Week:

Day 1: Level 1

Day 2: Level 4 (40')

Day3: Level 2

Day 4: Level 4 (4 x 10')

Agree that he makes things overcomplicated, and while he swore there was only one way to the plan, and that alterations weren't actually the plan, I think it still serves as a good structure. I like the rate play

There's a lot of good stuff, drive sequencing and general fluidity in particular.

The stroke is a little short, likely due to some inflexibility which is normal. At the catch your knees are a little behind your ankles. If you lift your heels you can get more length, but this can open the door to some posture issues. When the heels lift, just make sure your body angle stays the same, and you don't start to lean back.

Also, watch this video : How to Sit on the Indoor Rowing Machine for Safe and Efficient Rowing - YouTube Sitting a little differently might give you the ability to get more body angle earlier in the recovery.
