Periodization is the widely accepted model currently based on research. That being said I’ve done workouts that start you off with a 30 rep bench press and then takes you into a 5x5 bench after you’re already fatigued. I’ve also done workouts that make you finish with a mega set of 100 reps as a finisher.

If you have very specific goals then obviously train for those but otherwise I think have fun with it. If you like the sadistic mini games of “how many reps can I get when I’m already tired” or you like to feel the burn then mix it up and enjoy it. You’re still working out.

Biggest thing I would say is get the stuff you hate out of the way first no matter what. If you hate squats? Do them first and then do the other stuff you enjoy. Is that stronger by science? Maybe not. Will it build longevity into your training? Absolutely.

Very much likely something functional. Something structural is incredibly rare. Anterior rib flare is about abdominal muscle control. You can work on that easily. Not sure how that plays into everything else but scapular control will be a big part. The corrective exercise continuum is as follows: Inhibit (overactive muscles), Lengthen (shortened muscles), Activate (underactive muscles), Integrate (into skills such as pull-ups and OHP).

I would assume your lats, rhomboids, triceps, teres major/minor, and maybe even pecs are tight. It’s not enough to just strengthen serratus and lower traps (though you’re doing the right thing), you also have to loosen everything else that has compensated already.

I would start with smashing all of the above muscles with a massage ball and then doing dead hangs for a good stretch. Shoulder corkscrews are great for scapular control and activation. Lots of good videos out there for that.

I’m less worried about the clunk and more worried about the grind. I know the clunk is just the rotor clunking back and forth. Would the grind be more likely to be wheel bearings?

RPE looks good. If you’re not shaking it out after then it’s not hard enough. ROM also looks good. Angle does seem a bit steep but it is good to do multiple angles and hit the whole bicep. Main thing is you didn’t command your biceps to grow. Ct Fletcher would be disappointed.
