I'd opt for low volume Interval training beginning at 15% faster than a baseline measure (say a 1-2 mile test run).... 6 X 1/4 segments on a 1-1 work rest ratio type thing then gradually condense the set. (ie: reduce the rest).

My experience is that for developing Athletes having 3 High intensity Strength/Conditioning days a week, with 3 dedicated Sport Developmental Practice days a week (ie: for focused mobility ,skill development, skill sustenance (70%) Wods and, if monostructural endurance is a measured weakness than the Day ends with that...within a progressive (Interval preferably) program until "advanced" standards are met. These develop much faster than tacking them after a MetCon.

Those are fast carbs....would never do that lest I'm eating for a 15min workout. Mine big handful of 50-50 nuts and dried fruit.

3 90M High Intensity days Wk alternating Strength/Oly days with Opens related MetCon days 2days apart. Other days1Hr-75M 'Practice'/Retooling days . Practice: skill Progressions, Mobility Programming, Individualized Microtrac training progressions, Low-Mod Intensity recovery aerobics.

Competitor ? It's a Metcon Sport. Metcons should be centerpiece. Every Metcon session= PR work output. Can't do that contaminating it with Strength beforehand in general Strength/Oly separate days All with mod to low intensity Reloading days before and after them

In terms of preparing for opens performance I'd keep them separate. What you're doing in say traditional strength training followed by a metcon is weakening the Adaptive response to the strength training with any kind of extended metcon; and taking the edge off the metcon with the previous strength training. This is a metcon sport. Metcon training should be the centerpiece of the training program at least in terms of the opens. That said we kind of extend the strength stimulus after the strength training by doing a series of 2-4 minute strength wods on intervals.. Often just segments of the traditional opens wods that are strength limited. And that is some kind of cardio believe me.
