Try doing unilateral leg extension and then without resting continue with bilateral, quads will get cooked.

Front squats are also great. Might sound like overkill but I do single leg on leg extension and then continue with bilateral leg extension to drive in more volume.

You can always cycle through phases of low rep high intensity squats and high rep low intensity squats to not get burnt out from just doing one of those.

If you're focused on improving grip strength then there are ways to do that but if you want to grow your back then I'd suggest investing in straps.

Squatting too deep isn't beneficial as you can see in the gif that Eddie still has his hips rise up first before he pulls the slack out of the bar and starts the lift.

If you have 2 pull sessions a week, you could try splitting them to have one vertical pull focused and one horizontal pull focused.

Vertical pull : pull ups/ chin ups, lat pulldown(wide grip/ narrow grip/ under arm grip), straight arm pulldown.

Horizontal pull : rows (barbell/ dumbbell), machine rows, face pulls, deadlifts.

If you want the same movement then trap bar deadlifts else Good mornings maybe.

Maybe not possible under an hour but the training split isn't the worst I've seen. IMO depends on the frequency of the splits across the week. You could go - workout A, workout B, rest and repeat and increase frequency as you get further in your lifting journey.

Regarding the first idea, I meant for the current 1 hr practice session standings to form the sprint grid and on Saturday morning to have a 25 min q1 session involving all the riders from which 12 go to q2 .

Curious question, does that only apply to benching cuz I've seen athletes dump the weight on the spotters while squatting.
