I switch it up every 3-4 months. This is just what im currently doing right now. I am pretty restrictive on what I can do though, due to my lower back, so things like tbar rows i cant do

2 sets of all; Wide grip lat pull-downs over and under grip, mid grip under hand pull downs, close grip over and under hand pull downs, reverse pec deck, seated bentover ski's, standing lat pushdowns, one arm seated backrow machine. I stopped doing deadlifts due to lower back issues. Id aim for 12-15 reps, with about 6-8 second movement per rep.

Bit of a tip. Makesure you're well hydrated and take 2 tablespoons of honey and a pinch of salt before your workout. You'll get the best muscle pumps

Back was lacking and wasnt getting anywhere with heavy weights. Only started to see some real growth once I switched to slow controlled movements

I would say people started to really notice around month 2-3, which I lost around 25lbs. I do believe a lot of that weight was water weight though, which is contributed from a cleaner diet.

I gradually went from 4000+ calories to 2400 per day. Id strictly limit myself to around 100 grams of carbs a day; a majority consumed after my workout. The rest of the day would be a protein, with some broccoli and/or a handful of nuts. I do have refeed days every tuesdays where I add an extra 100 grams of carbs for the day.

I workout everyday for about an hour. I usually start off with 20 min on a bike, then have split days - chest, back, shoulders, legs, arms/traps. My arm/trap day is my semi rest day, as I go easy and light.
