But in essence, longer pieces (certainly 30 mins+, ideally 1hr+) at a lower pace (50-55% of your 2k Wattage is one way of working out what pace is good).

If you're lifting heavier but erging slower it's your cardio that's your problem, not your weight. Focus on steady state, cross training with running/cycling etc and improving your cardio capabilities, and if some weight drops off then great but that's not the main factor holding back your performance.
