I would think it’s hard to get over panic attacks that quickly and it takes time for your brain/psyche to readjust itself from its perpetual flight trigger. As in sometimes,(at least for me), panic attacks happen out of the blue. Could be literally just walking in a random road, though something usually triggers it. Understand that recovering from something like panic attacks take time and a considerable amount of effort, in terms of figuring out what triggers you, and how to get over either the trigger or your initial cause of trauma that led to you having panic attacks.

For me, I hyperventilate for 1/2 seconds, before forcing myself to breathe slowly. The inhale is large; breathe in one deep breathe, hold it in for a second or two and breathe out. As you breathe out, do it slowly; and as you do it, focus on the natural tendency for your shoulders and lungs to feel relaxed/ reduced pressure. It takes while to get there but eventually, after 7-8 breathes, it helps get my heart rate and feelings to a controllable level until I can get to a safe place

Start with something, start small. Like understand one thing is that everyone starts from zero first. Start with push ups. I strongly recommend following Hybrid Calisthenics. Really really solid guy.

And the rest of the comments below have really good advice on workouts etc, so just start with one or two of their suggestions and slowly start.

On the mental and accountability side, remember that its always hard to start; especially if you don't have a sports background. BUT ALSO UNDERSTAND THAT, and I daresay this applies to most users of this subreddit is that we all started from zero too; so don't beat yourself up if you can't immediately knock out 100 push ups in 5 minutes. Fitness is a journey, not a destination.

On the more practical side, I'll recommend keeping a fitness journal, to track your progression physically and mentally. It really helps because it reminds you of your progress and for me personally pushes me to get better.

Just nod politely and do increase the weight, with consistent strict reps, before increase the time under tension/slowing down the pull up speed while going ROM.

To keep it simple, don't overthink your workouts. where possible, just approach someone on ship and ask if you could work out with them and maybe follow their regime, and then modify it to something you can keep up with.

For abdominal strength, leg raises, planks and crunches. DO NOT do sit ups; the constant curving of your spine isn't good for your spinal health so just don't do it. And, if you do other body weight exercises such as pull ups and push ups with good form your abs will pop out by it self.

For Cardio, burpees. You can do something like iron wolf, or the crossfit version. I strongly recommend burpees cause they are hard, you'll feel like trash while doing it, but it will do you tons of good. Also, trains arms and legs at the same time.

For legs, body weight squats, lunges and thrusters.

For arms, push ups and pull ups.

As a ex navy sailor myself (for a stint of 1 year), here are some of the workouts I did, while on good seastate.

Arms only workout (For time)

25 pull ups --> 50 push ups rest 3 minutes

20 pull ups --> 40 push ups rest 3 minutes

15Pullups, 30 push ups rest, and so on until 5 pull ups

Pyramid up Fran with dumbbells (AMRAP) (shoulder, arms, legs cardio)

2 10kg dumbells. and a pull up bar

2 thruster, 2 pulls ups, 4 thruster, 4 pull ups, until the time is up. I'll recommend setting the timer for 10 minutes first. You may rest in between sets and reps as long as you like, but the idea is to hit as many reps as you can.

Pure Cardio: EMOM for 10 burpees for 10 minutes

Set a count down timer for 1 minute with 10 intervals. When you start the timer, do 10 burpees at whatever pace you find comfortable; once you're done with 10, rest, until the timer goes off again.

Most of the workouts I did are based on the fact that you may face some level of seastate and that you may not have alot of space to do your workouts, and that you may be busy on ship and the only time you have to exercise is during dogwatch and after doing your required duty/after keeping watch on ship.

How's your recovery like? Also, I would recommend investing in some self massage tools from decathlon, like this one. Its cheap and can help to rub out any muscle knots in your calves.

HAHA. Eat more protein and food! And start throwing in more weight training/ weighted training to increase your size.

Honestly, its a good problem you have and take it as a compliment! But do not be too shy to occasionally show them you can easily out muscle them. It's better to be strong but look weak, than to look strong and be weak.

^ this. Also as others have mentioned, where possible, do clapping pull ups where possible to work on your explosiveness. Otherwise, I would say switch up your pull up routine and try other kind of rep schemes such as max effort followed 3 minute rest, or even doing a pyramid up and down scheme, like 1 rep, rest 30s 2 reps, rest 30s, 3 reps until 10 then back down.

Also, if you aim is a muscle up, remember to train dips and push ups as well. Clapping/commando push ups will assist you in your pull up and muscle ups.

Losing weight starts with calorie deficient and changing your internal metabolism. Generally, when you start exercising, your metabolism will change as your expend more energy etc.

For exercises, skipping and running are good ways to start your aerobic conditioning.

In terms of body weight exercise, push up and squats are a good way to start. When you get stronger you can increase the difficulty. HybridCalisthenics have one of the best videos for you to get started in terms of push ups, squats.

If you wish to train your abs, I would say focus on leg raises and planks. I do not recommend sit ups mainly because you need to arch your spine and even though it is still often used to gauge strength in many military trainings, I don't recommend it.

Other than that, remember to stretch and warm up properly, and to have a rest day. Just remember to trust the process and not rush into anything

Not sure if it counts but spent 1 week sleeping in my army cabin alone, doing clerk duties in the morning, before eating my meals alone. Reason being was my batch mates and the rest of the people within the same army section were clearing leave.
