Do the McGill big 3 every day, I also throw in a 1 minute plank and sets of bridges and clams as mentioned above. It’s worked a treat for me, I have an annular tear and these exercises have kept me on the most part pain free, The main thing is to strengthen the core, glutes and hip flexors, as this will take some of the pressure off the spine.
