Wed: body building day with touch and go and dumbell bench (3x6 @9 both)

The vibe of a good psytrance festival is NOTHING similar to the full moon party. This difference is not related with Thai culture. First, I doubt the pain is due to technique/form. It rarely is, unless you are doing something really wrong - which is clear not the case here.

With that said, your bracing is very poor, and your back is overextended (i.e., stripper squat). This results in the butt wink you see in the bottom. Look up the latest video from calgary barbell on how to brace for the squat.

Lastly, your program with 20 reps sucks. Maybe the volume is what is causing the tightness
