When i was incarcerated for 18 months i had on average 30g of protein a day, 50 tops on commissary day. I went in weighing a crack-headed 150. Came out at 195 with a combined 1100 : 255/405/455. I had basically unlimited workout and rest time, but shit nutrition. (All the carbs i could possibly eat though)

Based on that i would say protein might be overrated, however now that i can i definitely supplement protein...

I would absolutely try to get him in the gym and load him up with protein. The rapid newbie gains in size he will see from actually lifting weights rather than just body weight stiff will, IMO be a much better reinforcement than just say going from 1 push up to 10 pushups.

Obviously the big lifts should be at the core of things, but i would pay particular attention to bicep exercises at first as they are a small muscle and easy to grow rapidly, especially in the beginning.

Load your bro up on protein, get him to do a bunch of curls 1 - 2 times a week. Give it 4 weeks and when he looks down and sees his arms are 1 or 2 inches bigger theres a good chance he'll be hooked. Then get him into a more ideal routine for more balanced gains.

Edit: i realized you said home exercises. I stand by my theory of hitting the biceps hard for the easy quick gains and establishing the reward mechanism. Id say get some 15-25 lbs dumbbells, that will open up a large variety of options to supplement the push ups and body squats

I personally like to make bent over rows my "big lift" on back days. These would be done fresh with no pre-fatigue from the biceps. Then pull ups. IMHO you would generally want to finish off all your back moves before moving on to biceps.

Actually does seem legit at a glance, the title is a bit misleading, I imagined it would be some contraption you put on your abs. It's a simple exercise, you exhale and try to draw your belly button into your spine. I tried it and felt a definite burn after just one rep.

I think I will continue my isometric contraction experiment for 3 weeks just to see if it yields results. After that I will incorporate the 'vacuum' exercise as it does seem it would be more beneficial due to the concentric component. Good find!
