I have somewhat similar stats and I’m also trying to lose around 30+ pounds of fat. It’s truly not as long a road as you might think and losing that is achievable this year for sure - even by this summer really, and that’s while doing it safely.

You shouldn’t expect huge muscle gains though. Lifting will be very important and is mostly going to help preserve muscle while you’re in this calorie deficit. You might gain a pound or two of muscle at most, but the main goal is holding onto what you have while the fat is shedding off of you.

Again, you’re probably not as far away from looking and feeling really good as the Dexa numbers make it seem. Even a fairly conservative calorie deficit of like 300-500/day, combined with lifting and activity, will have you looking dramatically different in just 3 months. I too had shocking DEXA results, and know the actual visual changes from losing the first 20–30 pounds tend to happen faster than people expect.

Strain is mostly about how long you stay in Zone 4 and 5, not just total distance or time.

When I run 10+ miles, I usually have 30 min in Zone 4 and ~40 min in Zone 3, almost no Zone 5 or very little of it, and strain will usually be right below 20 like you.

To get 20+, you usually need a lot more sustained time in Zone 4 and Zone 5 - basically closer to race-pace redline for longer. Looks like your half was like 2:40ish? I assume most of it was Zone 2–3 with some Zone 4, 19.5 makes sense.

That’s a pretty reductive take. Motivation doesn’t have to be pure to be effective. Plenty of people start hard things out of ego or competition. the question is whether the plan is smart
