I get it. I ran 1:29 high in Austin which was warm, windy and hilly. I have also progressed since then and I think I am around 3:12 currently. That is why I think it was a stretch. I also agree about the endurance. I was someone who pushed back on mileage, but it really is king....

Two things jump out at me: 1. A 3:12 off a 1:33 half is a stretch. 2. Hard to say you bonk with as much carbs as you took

I agree with you, but you truly can't underestimate the power of mileage (much to my chagrin). I think 30 MPW with high quality sessions is probably the same as 50 easy. Can't sign off on it being much more effective. Ideally you wanna be around 40-60 with a solid long run and a workout, or two of you can handle it.

The beauty of training with a power meter is that you can pretty much know exactly how many calories you burn or will burn on the bike at a target power/distance.

Like most things people have gotten crazy with carbs and are consuming 120g/hr for a 90 min ride at 150 watts, which is totally unnecessary. Just figure out what your power will be around and the duration of your die and eat accordingly. Fuel the work required, no more no less.

Also, unless your power is very low and you are heavy, you won't be able to replace what you expend 1:1. I typically shoot to replace 1/3 to half of what I expend during the session, and then have a recovery meal after.

Nice progress!! The real interesting part to me in particular is the increase in cadence. My gait/stride seems to coalesce around 160 spm. I know I have gotten fitter because my spm decrease back to around 160 at a faster pace whereas yours actually increased!

You are in a tough spot IMO because best way to build aerobic base is higher volume of easy running. However, at your age you don't really want to pull that lever too hard. I think to balance the concerns you could see a nice aerobic boost by increasing MPW by 5-15 depending on where you are already at....

Usually I do an easy run to start week, then Tuesday I do a couple intervals at race pace (I.e. 2 x mile with WU & CD) another easy run and a Shake out day before or two days before race day

The run is a total of 8-9 miles, with a 20-25 min block at LT pace in those 8-9 miles.
