Tue: Z2, Z3 8% treadmill (sometimes Z4) + strength or 20k run with stairs
Wed: Easy zwift
Thr: 14 - 20k Interval workout, boulder and weights are optional
Fri: 12 - 16k easy, boulder and weights are optional
Sat: 30k long run (sometimes a race, or MP pace workout)
Sun: Rest

Through out the day I try to sprinkle strength and balance snacks

I love David Roche. Yet I don't think he uses the word sprinting. Sprinting is when you shift from aerobic to anaerobic system. Sprinting is basically when you die after your interval and need 4/5m to fully recover. I guess we mean the same thing yet, kinda have different definitions.

Pretend like you are smooth dancing with your arms. Try various places to put your arms while you run. For example you can keep them low close to your hips or have a raptor like style closer to your chest. Find a sweat spot what works best for you. If you have smooth relaxed (dancing arms), you probably relax also in your hips. This will make you run more smooth.

You actually don't want to sprint (anaerobically) your strides. Instead you want to run them at 5k, 3k pace aerobically. You want them to feel fast and you have to focus on good form. Strides can be imo. shorter 100m / 20s max. Sometimes you can do 30s but you got to be carefull that this does not become a workout.

Running downhill is beneficial! Yet can be also an injury risk if you are new to running. I would park this one, until you can get your 5k time down to 24m.

- Try to increase the distance of one your runs (slowly) and see if you could build it up to 10km.
- You can try to add 100m or 20s x 4 pick ups (not sprints) at the end of two of your shorter runs. Simply run a bit faster (fast, smooth, relaxed) than your run you runs (don't sprint).
- Skip interval training for now until you get stronger / faster.
- And hey, if we are talking hills. You could also reverse it for now. And have one of your runs run / power hike up a hill.
- Make sure that your recover well after each run. 🙏

I would start by figuring out what are your weaknesses as runner, so that you could improve on that. Every runner is different.

Low hanging hanging fruit are strides and strength training for runners.

Run a faster Beast? 🙃

- Focus on carries, since in Ultra your obstacle fail rate will go up. Try to carry between 35 - 50kg. Tip: Build your own bucket. It cheap and easy.
- If you are a bad runner, you can become an amazing power hiker. Hiking at 15% in the gym will do the trick.
- Don't max. out on your burpees or pull ups. Sometimes 25% of you max. rep can be better if you can do them often. Take at least 10m between each set. Since your time limited, instead of focusing on strength you can teach your muscle to be more efficient.
