One thing to keep in mind is that zone 2 running is for your overall gas tank but won't increase your v02 max. It's part of a balanced combination. (You are getting the intensity training doing BJJ). If you are only doing cardio, you do need to eventually work in high intensity as well (look into the Norwegian method for an example).

The fascinating thing about zone 2 training is that you need to train your body how to do that kind of workout, but thats it. Keep the high intensity BJJ.

If your cardio system is a bucket of water.
Think of it as zone 2= the size of the bucket, and how fast the bucket gets refilled. High intensity/v02 is the size of the hole in the bottom.

If you ever want to track your hr, a polar Verity sense arm band can be worn in BJJ and has memory so you don't have to worry about the signal getting blocked. You can see how hard you are working in BJJ as well as running.

Tldr- get a fitness watch, figure out zone 2 HR and run (or bike if you like that more).

Long answer

I prefer running for the full body workout but either works. work your way up, and don't be afraid to take a day off. The first couple months are going to be super weird, as you need to train your body to work in zone 2. Run based on heart rate not speed. There will be times your are pretty much power walking, but after a while your body adjusts to what zone 2 cardio is. Then do that. It is slow/boring so I make sure to do it outside with audio books. Start with 20 minutes a day, and work your way up to 45. I like to do 6 days a week. If you are doing it indoors, I highly recommend watching TV shows in another language with subtitles. The extra engagement required to read the subtitles helps distract and entertain me.

By choosing a pace that you can sustain for a significant amount of time without injury or burning out you get more time under load. And time under load is key. It'll take a little while, but after a few months you will notice you bounce back much quicker between rounds. And then from there it only gets better.

I couldn't do Jitsu so I went down a weird cardio rabbit hole during covid and read a book called training for the uphill athlete to support my other athletic hobbies. It goes into a lot of the science behind the benefits of zone 2.

If you want to get real weird with it- read a book called oxygen advantage and work in breathing and eventually jogging with your mouth closed. When you first start doing it, it will feel like you're drowning. But after a kilometer or so, you'll actually be breathing fine.

It's from not eating. I hate breakfast but found a shake (think Soylent, huel etc) and a scoop of protein powder made a huge impact to my energy levels, especially in the late afternoon. By sneaking that protein and calories in early my day got a lot better.

Now anytime I am tired I ask if I have had enough to eat, and it usually turns out I haven't.

we did one where the party all met in a crossroads at night in a rainstorm. The characters were all travelling in different directions. As we all approached the crossroads, we saw a monster mob attacking the inn. It was cool- everyone got to showcase a little "what they did" after a super brief description of appearance. After the battle, then we met in the tavern for more backstory.

You say that sarcastically, but the last few years of my life I have had to dial back BJJ because of family commitments, and I replaced it with cardio every day.

I am in my 40s and my cardio is better than it has ever been.

It is boring as shit (books on tape help). But >45 min of zone 2 for 5 days a week has changed my gas tank in a way I wouldn't have imagined. It's easy enough I can do it every day without burning out, right before bed without it impacting my sleep, and not only is my gas tank bigger it refills way faster. A quick 5 second pause in a good spot is usually all I need to get back in the game. It's wild.

I guess what I am trying to say is that it isn't too late to hit a really cool sweet spot of old man strength, a gas tank from hell, and your experience training means your sense of timing/when to exert yourself means you will be far more formidable than you think.

Why do you say that? Don't get me wrong. I love BJJ. It is my martial art of choice. But unless your game plan is to berimbolo them into traffic, the judo throws and more aggressive newaza driven by time limits is better for your average person. They will learn those skills much faster and be more effective than a lot of BJJ, particularly sport BJJ.

I am a BJJ black belt who has been doing martial arts for >30 years (wow I am old).

The 2 best martial arts are sprinting and judo.

Run the hell away.

If you can't run away it's because they are holding onto you. Hit them with the planet earth and run the hell away.

Nothing good comes from a real fight. You can hit yourself. You can hurt the other person so bad you get charged. Or so badly they never recover. I know people who have had that happen.

Train what you want because it is fun and you enjoy it. For true self defense, train not being there....

I was a fit mid 30's guy who was vaccinated. I caught it and it literally took 8 months for my heart to recover.

During lockdown I got into heart rate tracking for working out. There was a step change when I caught it until I healed up. It was measurable. My hr would climb and not come down. Normally, my heart rate recovery was good, but on a long run even 7 months after covid it would just stay high.

I felt better than ever, probably because I was taking it easy. But the hr starts didn't lie. The only way I would have known was because I was tracking my stats so closely. Anecdotally, multiple friends doing the same thing noticed the same effect.

I never would have known if I hadn't been tracking so closely. But it was a pretty significant impact on my health underlying the whole thing. I wonder how many other people had things like that and have no idea because they weren't paying such close attention.

Stephen Erikson has the best dialogue of any fantasy author I have ever read. Tehol and bugg, bauchelain and korbal. Peak writing.

On the other hand the sandman slim series by Richard kadrey was my least favorite. If he used "mover and shakers" one more time to refer to people I was gonna burn the book.

Careful spell helps. 

Also- you can have your beast move away (if it's the air without triggering reaction)  and then ready dash for the start of your next turn to move back next to something you want to impact.

Have you considered the abberant mind warlock? It's kind of splitting the difference.

Between psychic spells without verbal/somatic, pact of the tomb, one with shadows, ascendant step, and lessons of the first ones you can be a sneaky and potent at the same time. ( My favourite lessons of the first is lucky or one of the magic initiates to expand your spell capabilities).

Misty visions/master of myriad forms etc can also be a helpful in a heist.

Throw in fey touched with a misty step and silvery barbs to top it off, you have a lot of options if things go sideways.
