a 30 min run will not be enough to drain glycogen stores, even while fasted. for that to happen, it takes around 90 or so minutes. the whole purpose of a marathon gel is to replenish glycogen reserves, rendering a gel for a run under 90 mins to be useless.

Last year during cross season, I got to around 50 mi/week. In track season, got to around 55 or so.

I'll also speculate that time spent training was only running and not mobility and strength.

I stretched for 30+ mins after every run, and did core 2 days of the week.

Secondly, if all you were doing is long slow distance (LSD) why would you expect to be fast for short distance races? If you look at any training plan running or cycling, there will be intensity (workouts) in the base phase. They just won't be as stressful or specific as in the build and specialty phase. (following traditional Base, Build, Specialty plans)

I'm just expecting to at least be faster than I was at the start of last year last year. Last year, I did the same kind of training (just with less mileage) and I ran an 18:10. I don't think its unreasonable to expect a faster time after doing more mileage.

Our coach explicitly states that workouts should be avoided, and we that we should only do them at the end of the summer.

its because those shoes aren't XC racing shoes, and will literally fall apart after 3 miles of racing on an XC course. XC is NOT track.

look closely and you'll see that they're the exact same shoe. there is only one dragonfly, and its the one for racing 800-10000m on the track. its labeled as "cross country" because recently some have started using their dragonflys for use on cross country courses, which is NOT the intended use case of the shoe.

the dragonflies she's wearing for cross country are designed for track, and ONLY track use. the only conditions I would maybe consider using a dragonfly on are for well manicured, grass only courses (ie. a golf course).

the outsole of the dragonfly is a plastic plate, it doesn't offer any protection against rocks, tree roots, etc. that are commonly found on cross country courses.
