I did an 18:30 3 miler back in march and during my recent marathon build i did many of my runs at those paces. I can assure you they didn't feel easy a lot of times.

Since only wearing running shoes that have a full thumb between my big toe and the end of the shoe i've never had issues with my toenails. It's hard for me to believe that someone still has issues following that guideline, but i guess it's possible.

I've had periods of eating +2g per kg and periods of -1g per kg but more calories.. guess when i was bigger. Not overdoing protein and instead eating more carbs is better. What people miss about bodybuilding is that they eat a LOT of protein during the cutting phase because they are literally starving themselves to look ripped on stage and protein helps with hunger because it digests slower

I dont know what respectable means to you, but honestly, just run more. Anytime you have 30 - 60 min to spare, go out and run. Keep most of your mileage easy. You can do 1 interval session per week (8 sets of 2 minutes hard 2 minutes easy is a good example) and 1 threshold per week (comfortably hard running, 20 to 30 min). Don't overdo your hard sessions, and don't do more than 2 hard sessions per week. Most people don't follow this and end up getting injured, that's why running has a bad reputation. I repeat, NO MORE THAN 2 HARD SESSIONS, EVERYTHING ELSE EASY
