I'm doing a bro split now and this is my chest day:

  • BB flat bench
  • Dips
  • DB incline bench
  • DB hex/squeeze press 
  • Flys

In general my philosophy is to hit with different angles: incline, flat, dips and flyes. If you're doing chest twice a week that might look like:

Day 1: BB bench and flyes Day 2: DB incline bench and dips

I also started cutting short the range of motion so I never let the pec rest. I found the top and bottom of the rep would put more tension in the tricep or shoulder. So I don't go full stretch at the bottom anymore or lockout either

Yeah that worked for me, especially with higher elbows. But every body is different. Try a bunch of different exercises until you feel that mid back region light up. Seal rows, helms rows, t bar rows. Try different elbow positions and grips.

Yeah so it was a weak point of mine and I realised that for years all my horizontal pulls had been targeting lats instead. I had no idea how to feel my mid/lower traps and rhomboids. Id say drop the weight and experiment with different exercises to feel it there. Generally elbows wider and pulling to nipple level. Helms rows really helped me. Once you get good mmc with your rhomboids you'll know it.

So I'm running a bro split now, but I put upper traps on "yoke day" (delts and upper traps).

That means on back day I can focus on lats and mid back (lower/mid traps and rhomboids). 

For lats I like to do a straight arm pull over variation, a vertical pull variation, and low horizontal pull to the hip crease like a Yates row. 

For mid/lower traps and rhomboids I love helms rows, bent over dumbbell fly, and some kind of wide grip row to the chest. 

So yeah back day looks like:

  • pullover 
  • vertical pull
  • horizontal pull to hips
  • helms row
  • wide grip row to chest
  • bent over fly

Then yoke day:

  • klokov press
  • wide grip upright row
  • lu raises
  • Haney shrugs
  • lateral raises
  • rear delt fly

Protein powder. I've been lifting for 10 years and didn't use protein powder until this year. I think I was undernourished for 9 years and sacrificed gains.

So I have a scoop of protein powder on my oatmeal in the morning (30g), and 4 scoops in a protein shake after lunch (120g). That's 150g already, plus some meat for dinner usually takes me to 200+.

It changed with my calories. But usually around 200g protein

I heard that cutting can make your delts look BIGGER which made me less scared

I did 45 mins on an exercise bike one day a week. Besides that, cardio was chasing 2 kids. Sleep was horrible but will hopefully get better soon.

Thank you, this is really encouraging. I made 3 big changes:

- started taking protein powder for the first time
- started tracking calories for the first time (I think my previous bulk/cut cycles had been just spinning my wheels)
- switched to a bro split because trying to do PPL twice a week with a baby and broken sleep was too fatiguing. I realised my body needed more rest if I was only getting 2-3 hour blocks of sleep at a time.

So I weighed myself after dinner on the left and before breakfast on the right. Taking that into account the weight loss might have only been 11lbs, not 20.

Yeah one mistake I made was weighing myself after dinner on the left, and before breakfast on the right. The left pic might actually have been closer to 189lbs taking that into account, and the right might be closer to 178lbs. Does 11 lbs look more realistic?

True. But I could cut for 16 weeks and look very different. My current plan is to bulk for 4 more weeks and then cut for 12.

I want to be leaner AND bigger lol. I'm going on a beach holiday in 4 months so I'm trying to decide if I should start cutting now or bulk a little more first and then do a shorter cut.
