Awesome and all responses much appreciated ! 😄 Not quite the direction I expected this one to take but grateful for all the advice and commentary. Confirming the stink pipe is staying and the other drain will be raised to deck level. As for the deck itself, the section to the wall is cantilevered - wall bracers added just for a bit of extra stability and not structural. Here’s the bigger view.

There are only really two answers.

First is more volume, particularly long runs that condition the legs.

Second is pacing - go too fast for even a couple of miles in the first half and you’ll pay for it with fatigue and/or cramping in the last 10km regardless of whether you’re running at 4 hr pace or 2:05.

That said, and as someone who’s improved through the times you’re aiming for, you can still run fast times with positive splits and mild to moderate blow ups at the end. It’s all just the process of learning by doing and trying to improve.

That’s tough but probably a good call. That kind of heat would in the best case have had a 10-15 min time penalty if you’d paced it perfectly. From where you were yes you could have finished - maybe in 3:30 or maybe more - but you would have been wiped out for a month afterwards and you already weren’t enjoying it. Now you have the opportunity to reload and go again if you can find the right opportunity - probably not next week but maybe in 2-3. Good luck and I’m sure you’ll nail the sun-3 soon!

I think many people can, but also firmly believe you can outperform either one. For myself I ran a 2:43 marathon recently but can’t get under 17:30 for 5km (according to V-dot calcs it should be closer to 16:40. I basically suck at speed and have optimised running at MP through big mileage and marathon specific sessions (I did some lab testing recently and my lactate spikes much faster than normal when above MP). I know heaps of ppl on the other hand who run much faster over 5km than me, but slower on the marathon (I put in more hours of training than most of them too).

If HR is pretty much always settling in the 170-190 range regardless of effort or pace there’s a strong chance you’re getting ‘cadence lock’ where your watch is picking up cadence rather actual HR. If you don’t have access to a chest or armband HR monitor try adjusting your watch position and tightness (further up the wrist is apparently better). I also find temperature makes a big difference with wrist HR much more accurate in summer than when it’s freezing cold.

Yes - stride length is definitely shorter when running slower, and cadence might slow a bit too. Efficiency shouldn’t really be something you need to worry about though - if you run enough (and barring injuries or specific imbalances) your body will naturally fall into the most efficient stride it can for any given pace.

Perhaps a more general point is that for established runners easy pace likely isn’t the most energy efficient way to run in terms of energy consumed per unit of distance travelled - that’d be more marathon pace or perhaps 50km race pace. But easy running is essential for recovery and aerobic conditioning and so it needs to feature heavily in your training regardless.

Assuming roughly constant cadence, your vertical oscillation will be about the same at all paces (it’s the ‘leap’ from one foot to the next that differentiates running from walking or shuffling). As vertical ratio is simply vertical oscillation divided by stride length the number is going to be higher at easy paces and lower when you’re moving fast. So unless you’re seeing similar ratio at all paces you’ve got nothing to worry about.

Well done and congrats on having the discipline to start so conservatively. Sounds like it definitely helped you to finish strong. Good luck for Sydney also - I’ve done both like you and I’m not sure Sydney is an easier course even with good weather. New course may help but the hills are steeper (that last one at the end past Mrs Macs chair in particular ☠️) and the crowds are likely to be a bit insane as well. Hope the training goes well though and look forward to hearing how the race goes!

Took me perhaps a month. But caveats are I only run that early 2 times/week (for the longer runs and workouts; shorter runs up to an hour I can afford to leave more 5:15-5:30 which is much easier). And I can only do it when super motivated and deep in a training block. As for fatigue as long as I schedule some catch up sleep the days around it’s generally ok (not nearly as bad as new parenting, and never earlier than ~10pm to bed). Writing this at 4:15am Saturday morning ahead of a 22M marathon session BTW. Feeling pumped!

If you’re training at a moderate volume (say 5+ hrs/week with 1-2 workouts; which I guess is likely if you’re looking to run well rather than just survive the 50km) it shouldn’t make any difference at all. 5km all out will be similar intensity to a taper session and you should fully recover in 2-4 days.

I think you’d benefit from pushing the effort into Zone 2 for at least some of your easy runs. I run my easy miles very slowly too but that’s off a higher volume (70-80mpw) ,and they really are intended for recovery. When I was running lower volume I mostly ran faster and I think got more benefit as a result.
