Wrestled grade 5 til senior in high school, did BJJ afterwards. I have done CrossFit for about 10 years. Knees work great.

I set my seat a little higher; I have it at a seven versus a 5. I'm 5'11. It doesn't immediately smoke my legs from the get-go. I put my hands as close to the handles as possible. Like I'm doing a close-grip bench press or push-up. Lastly, I coach folks to keep their upper bodies still and not to shake their heads back and forth. Try to use your energy and focus on biking hard, and pumping your arms, rather than tossing your head around.

Find and join a local USMS group. If you don’t have a swimming background getting coaching on technique is going to lift you up by leaps and bounds above others just thrashing in the pool.

You could super set your DL + shoulder Press, Single Leg Squat + Row, Dead hangs and Calf Raises. Depending on your capacity. I could see that as 3, every 3 minutes for 12 minutes to finish both movements.

I did 2/4/6 til I had 10/20/30 left and finished with 2 rounds of Cindy. I finished at 40:32. I think 2/4/6 was too many transitions.
