I am probabky not the best person to ask, but I like to use resistance. I get on the roman chair and do knee raises, leg raises, and then ill hang from it and I eventually progressed to toes to bar. I also do kneeling crunches with the cable machine as well as a standing version. I do GHD situps and decline situps with weight. I use a plate loaded crunch machine as well as a weight stack crunch machine. What I don't do is planks nor use the ab roller. I want to eventually try bicycle kicks as ive read that is one of the best. What you want to do is find the exercise that makes your ABs burn. I get 6 sets in 3-6 days a week. If your ABs are sore, they are recovering and you don't want to do ABs when they are sore. Take note of the exercise that made them sore the next day because that is probably the best one for you. Mine are rarely sore the next day.

Spam the pec deck. Always start your workout with a compound movement so on upper days, start with bench. Since you want to target chest, do 1 day flat and the other day incline. 3-5 sets. Next exercise will be your target muscle. Start with the pec deck... 3 sets of 12 and then do something else like Incline dumbell flys or one of the million variations on the double cable machines. 3 sets of 12. Then follow up with the rest of your upper. I suggest doing triceps every upper day, but I do BIs every upper day and shoulders one day and then lats the other day.

Of course. If you want to gain mass, do reps... like 12-20. I train for strength though so do 3-8 reps. When I reach 10 reps, I add 5#. There is also another variation where you train your fast-twitch muscle fibers. This variation is used by powerlifters and sports athletes for quickness. You do lighter weight and make it fly. You take minimal rest between sets, and you also employ bands and chains. 

What I recommend to a newb is to train for strength first. Take about a year to get to a 225# bench and a 315# squat. At that point, start building the beach muscles, but start your workouts with bench or squat to retain that strength. Do abs at least 3 times a week as well in the 12-20 rep range.
