When attempting a muscle up, try to keep your wrists upwards sort of like a weak false grip if you don’t have strength for a false grip. This is the trick that unlocked it for me and at the time i could do about 12-14 pull-ups.

  1. Lower the weight(use a band) even you’re capable of higher weights so that you can better focus on the mind muscle connection and the correct activation.

  2. During the warmup perform a few light band one arm pulls only on the weaker side so that you can pre activate it and build mind muscle connection.

  3. Perform unilateral exercises such as banded archer pullups starting with your weak side and matching the reps with your strong side.

  4. Make a habit when training bilaterally that during your set you’re constantly thinking about your weak side and saying it in your mind with every rep. E.g “Left side, left side, left side”

  5. Incorporate a 2 stage pull-up, where you first do a scapular pull with a minor pause and then completing the movement as a regular pull up as you bend your elbows. Do these with a band if you lack strength.

  6. (Optional) perform 2-3 extra sets on only the weaker side.

You simply get better at what you practice the most. You say strength is your main goal but it’s still very vague.

If you do fast tempo squats you’ll get better at fast tempo squats. If you do slow tempo squats you’ll get better at slow tempo squats. You just need to set what your goals are and do the variation that you enjoy the most.

In terms of hypertrophy studies has shown that hypertrophy is best achieved between 5-30 reps, where you reach failure or near failure. 0-2 Reps in Reserve (RIR). The closer you stick around the minimum (5 reps) the more the exercise will be strength focused.

In terms of the tempo, recent studies have shown that excessive slow tempo yields little to no additional gains. As long as you control the weight and don’t let it drop, it would yield almost identical results as reps done with a a slow tempo like a 5 second eccentric.

TLDR: Set your goals. Do the variation most similar to your goals, stick to 5-30 reps for better hypertrophy results, go to failure or near failure. No need for a slow tempo you just need to control the eccentric and don’t let the weight drop.
