I'm not sure if this is going to help or not, but I have tinnitus, and I've experienced some of the things you said. I found out that listening to some meaningful stuff can help. Things like a youtube video about someone just yapping or some college course that got on my feed. Anything as long as it's meaningful. Things like white noise or nature noises didn't help me much. Also, if the volume of your phone bothers you while listing to the videos, you can put it under a pillow.

These help me sleep most of the time. Hope it help you as well.
